What the microbiome actually does

01Your second organ

You carry roughly as many microbial cells as human cells. Most live in the large intestine, where they ferment the parts of plants you cannot digest and produce short-chain fatty acids, butyrate, acetate, propionate. Butyrate is the preferred fuel of the cells lining your colon. When it is scarce, that lining becomes thinner and more permeable, and low-grade inflammation follows.

These microbes also manufacture vitamins, train roughly 70 percent of your immune tissue, produce neurotransmitter precursors that influence mood, and, critically for women over 40, metabolise estrogen.

You cannot buy a good microbiome. You feed one. Diet changes measurable microbial composition within 24 to 48 hours, and meaningful, stable shifts within four to six weeks.

Why gut health is hormone health

02The estrobolome

A subset of gut bacteria produces an enzyme called beta-glucuronidase, which reactivates estrogen that the liver has packaged for excretion. That collection of bacteria is nicknamed the estrobolome. When it is balanced, estrogen recirculation is orderly. When it is disrupted, low fiber, low diversity, repeated antibiotics, recirculation goes off pattern.

This is the mechanism behind a claim you have probably heard loosely: that fiber helps hormones. It is not folklore. Fiber and diversity change the enzyme activity that determines how much estrogen returns to circulation versus leaves the body.

03The four levers

Almost everything sold as gut health is a distraction from these four. Pull all four and you will not need much else.

  • Fiber diversity. Aim for 30 different plants a week, herbs, spices, nuts, seeds, and whole grains all count. Diversity of plants predicts diversity of microbes better than total fiber grams alone.
  • Fermented foods. A Stanford trial found that increasing fermented foods over ten weeks raised microbial diversity and lowered inflammatory markers, more reliably than a high-fiber arm alone. Target two to six servings daily: kefir, yogurt with live cultures, kimchi, sauerkraut, miso, kombucha.
  • Polyphenols. Deeply coloured plants, olive oil, green tea, coffee, dark chocolate, and berries feed beneficial species and act as antioxidants in their own right.
  • Resistant starch. Cooked-then-cooled potatoes, rice, and pasta, plus green bananas, oats, and legumes. It reaches the colon intact and is a preferred butyrate substrate.

04The four-week rebuild

The most common mistake is going from 12 g of fiber to 35 g on a Monday. That produces bloating, discomfort, and a decision that fiber does not agree with you. It does. It just needs a ramp.

The reset, not the restriction

05When your gut is unhappy

After illness, antibiotics, travel, or a hard stretch of eating, go gentle for a few days rather than eliminating whole food groups indefinitely. Restriction shrinks diversity, which is the opposite of the goal.

  • Cooked over raw: soups, stews, and roasted vegetables are easier to break down than large raw salads.
  • Soluble over insoluble: oats, carrots, courgette, peeled apples, and lentils in soup form.
  • Keep one fermented food in daily, in a small dose.
  • Space meals four to five hours apart so the migrating motor complex can do its housekeeping.
  • Walk after eating. Movement is a genuine motility intervention.

06How to know it is working

Consumer microbiome tests are interesting but not yet clinically actionable. These everyday markers tell you more, and they are free.

  • Regular, comfortable, well-formed daily bowel movements
  • Less bloating in the second half of the day
  • Steadier energy between meals and fewer sharp sugar cravings
  • Fewer minor infections through the winter
  • Mood that is more even, particularly in the afternoon

Questions we get asked

Do I need a probiotic supplement?
For most people, food-based fermented foods do more, cost less, and deliver a wider range of strains. Supplements have specific evidence-based uses, after antibiotics, or for particular diagnosed conditions, so treat them as targeted tools, not daily insurance.
How long until I feel a difference?
Bloating and regularity often shift within one to two weeks. Diversity changes take four to six weeks of consistency.
Is bloating a sign fiber is wrong for me?
Usually it is a sign you increased too fast or did not increase water alongside it. Ramp by 5 g a week and drink more.

You are not fixing your gut. You are feeding it, consistently, with enough variety that it can do the work it was built to do.
